In short: Good shoulder exercises combine mobility, strengthening and stretching: pendulum circles, external rotation with a band, rows and a doorway chest stretch. Two to three sessions a week of 15 minutes are enough, and the movements should be low-pain. If you have a sudden loss of strength, numbness or pain with chest tightness, get it checked by a doctor immediately. As of October 2026.
Your shoulders and neck carry a lot in everyday life, especially with office work. Seven exercises, a plan and a quick look at the rotator cuff make it easier to get started. For tension in the neck area, our cervical spine exercises are a good complement.
How is the shoulder built and what is the rotator cuff?
The shoulder joint is the most mobile joint in the body, but that means it relies heavily on muscles. The rotator cuff consists of four muscles and tendons (supraspinatus, infraspinatus, teres minor, subscapularis) that centre the head of the upper arm in the socket and rotate and lift the arm.
When these muscles are weak or overloaded, for example from lots of sitting, overhead work or one-sided sports, pain often occurs when lifting the arm. Strengthening and mobilisation are considered a sensible foundation, provided there is no injury.
Then there are the shoulder blade muscles, which guide the shoulder blade along the rib cage. If this interplay doesn't run smoothly, the space under the shoulder roof can become narrow, which is known as impingement. Typical signs are pain when lifting the arm above shoulder height or when lying on the affected side. A precise assessment is a matter for a specialist practice.
Posture plays a part too: if you sit hunched forward for long periods, you usually end up with shortened chest muscles and a weakened back side. The exercises below target exactly this.
Which shoulder exercises are suitable for mobilising?
Mobilisation makes the shoulder more mobile and releases tension. Do the exercises slowly and without pain.
- Pendulum circles: Lean forward, let your arm hang loose and draw small circles. 10 circles in each direction and per arm.
- Shoulder rolls: Roll your shoulders back and down. 10 repetitions.
- Wall slides: Slowly slide your hand up the wall until you feel a pull. 8 to 10 repetitions.
As a warm-up routine, these three exercises take about five minutes.
With the pendulum circles, only go as far as feels relaxed and let the weight of your arm do the work. With wall slides, keep your torso upright and don't hike up the shoulder. Feel free to repeat the mobilisation twice a day, for example in the morning and after lunch.
Which exercises strengthen the shoulder?
Strengthening protects the joint structures. Choose light weights or an elastic band and rest 45 to 60 seconds between sets.
- External rotation with a band: Elbow at your side, rotate your forearm outwards. 12 repetitions per side.
- Row with a band or towel: Pull your shoulder blades back and down. 12 to 15 repetitions.
- Light lateral raise: Raise your arms out to the side to shoulder height, without swinging. 10 repetitions with 0.5 to 1 kg.
- Wall push-up: Hands on the wall, bend your chest towards the wall. 10 to 12 repetitions.
Keep breathing calmly and don't let your shoulders creep up to your ears.
How to progress: When twelve repetitions feel easy, use a slightly stronger band or add a third set. What matters is that the last two repetitions are challenging but stay clean. Only ever increase one factor at a time: either resistance, repetitions or sets.
If you've barely trained so far, exercises 1 and 2 with one set each are enough at first. After about two weeks, add the other exercises gradually.
How do you stretch the shoulder and chest sensibly?
You stretch what is shortened in everyday life, mainly the chest muscles and the back of the shoulder. Stretch warm and never into the pain.
- Doorway chest stretch: Place your forearm on the frame, gently push your upper body forward. 30 seconds per side, 2 times.
- Cross-body stretch: Pull one arm across your chest with the other. 30 seconds per side.
Warmth, for example a warm shower beforehand, makes stretching more comfortable. If you work at a desk a lot, you'll find more inspiration in Working From Home Without Problems.
Besides stretching, it helps to change your posture more often during the day. Set up your monitor and keyboard so your forearms rest loosely, and stand up regularly. A short walk with loosely swinging arms often releases tension in the shoulder and neck area better than sitting still for a long time.
What does a weekly plan for the shoulder look like?
Plan three sessions and build up slowly.
| Day | Programme | Volume |
|---|---|---|
| Monday | Mobility and strengthening (pendulum circles, external rotation, rows) | 2 sets, 15 minutes |
| Wednesday | Mobility, lateral raise, wall push-up, stretching | 2 sets, 15 minutes |
| Friday | All exercises in rotation | 2 to 3 sets, 20 minutes |
| Daily | Shoulder rolls and chest stretch at the office | 2 minutes |
Give yourself time to recover: after intense sessions, muscles need 24 to 48 hours. Enough sleep plays a role here; read more in Sleep: The Effect on Your Body.
After each session, briefly note how your shoulder feels. If symptoms stay the same after two weeks or get worse, reduce the load or get advice from a physiotherapist.
When should you see a doctor about shoulder pain?
If the pain lasts longer than two to three weeks, gets worse at night or appears after a fall. You should also have restricted mobility without a clear reason checked.
- sudden loss of strength in the arm, or being unable to lift your arm
- numbness, tingling or pain radiating into the arm and hand
- visible deformity, swelling or heat
- pain with chest tightness, shortness of breath or radiating into the left arm: call the emergency number 112 immediately

Frequently asked questions about shoulder exercises
How often should I do shoulder exercises?
Two to three sessions a week for strength and short daily mobility work are a good framework.
Which exercise is best for tight shoulders?
Shoulder rolls, the doorway chest stretch and band rows are simple exercises. Breaks and movement during the day help on top of that.
Can I train with shoulder pain?
Light, low-pain movement is often possible. With severe or new pain, get the cause checked first.
How long does it take to strengthen the shoulder?
First changes often show after four to six weeks of regular training.
What is a rotator cuff?
A group of four muscles with tendons that guide and stabilise the head of the upper arm in the joint.
