In short: A good dinner for weight loss is filling, contains vegetables and a protein source and fits into your daily deficit. According to the sources we checked, a fixed time or giving up carbohydrates isn't necessary for that. The NHS advises not skipping meals, because otherwise you tend to snack more. Below you'll find 5 recipe ideas, hot and cold.
For many people, the evening decides whether the day fits with weight loss: after work you're hungry, tired and not in the mood for elaborate cooking. At the same time, hard rules are doing the rounds: nothing after 6 pm, no carbs in the evening. We checked what's behind them and show what makes a light dinner for weight loss, when you can eat and which dishes work.
What is a good dinner for weight loss?
One that fills you up without blowing your daily deficit and that you enjoy eating. As building blocks, the NHS and DGE recommendations fit: vegetables as the base (the NHS gives five portions of fruit and vegetables a day, the DGE also at least five), a protein source such as fish, egg, quark or legumes and, if needed, a wholegrain side. The DGE recommends fish once or twice a week and legumes at least once a week.
How many calories dinner can have depends on your daily budget. You can estimate that with the calorie calculator. The NHS points to recipes with fewer than 600 calories per serving as a guide for healthy dishes. How to calculate your deficit is covered in How Many Calories Do You Need Per Day to Lose Weight Healthily?
When should you eat in the evening to lose weight?
We found no fixed time that applies to everyone in the sources checked. There are diets with fixed evening rules: the consumer advice centre (Verbraucherzentrale) describes, for example, "Slim While You Sleep" (dinner between 5 and 7 pm, only protein and fat) and Metabolic Balance (nothing after 9 pm). We found no robust evidence for such time rules.
A 2018 systematic review sees a link between meal timing, weight gain and blood sugar and benefits of eating earlier in the day. The authors speak of a possible new starting point. It isn't firmly proven. In practice that means: don't eat large portions shortly before bed, but don't skip dinner either. The NHS advises not skipping meals, otherwise you tend to snack more.
Does dinner have to be low carb?
No. The Verbraucherzentrale cites weight losses of 5 to 10 percent in 12 months for low-carb diets, similar to low-fat diets, and points out that mostly water is lost at the start. A benefit of low carb in the evening is not documented in our sources. If you leave out carbohydrates in the evening, that saves calories if you eat less overall.
| Variant | Example | Briefly put |
|---|---|---|
| With carbohydrates | Lentil soup with wholegrain bread | Filling, fibre |
| Low carb | Omelette with vegetables and salad | Quick, few ingredients |
| Cold | Quark with herbs, cucumber and boiled jacket potatoes | No cooking, easy to prepare |

Which light dinner suits weight loss?
Five ideas that work without exact calorie figures, because amount and ingredients determine the value. If you want exact numbers, work with the nutrition information on the packaging: the NHS advises reading labels.
| Dish | Short description |
|---|---|
| Roasted vegetables with chickpeas | Courgette, peppers and carrots with chickpeas on a tray, with a yoghurt and herb dip |
| Lentil soup | Red lentils, carrots and onions, seasoned with lemon, with a slice of wholegrain bread |
| Vegetable omelette | Two to three eggs with spinach and mushrooms, with a small salad |
| Salmon with vegetables | Oven-baked salmon with broccoli and a little rice or potatoes, good for fish once or twice a week |
| Herb quark with jacket potatoes | Quark with herbs and cucumber, with a few potatoes |

What helps against evening cravings?
Plan meals during the day so you don't arrive in the evening on an empty stomach. The NHS advises not skipping meals and names water instead of sugary drinks. It also reports that lack of sleep leads to choosing high-calorie foods more often. What mistakes do many people make at dinner?
Three patterns are common. First: eating too little during the day and making up for it in the evening. The NHS warns that skipping meals makes you more likely to snack more. Second: forgetting drinks, because sugary drinks provide calories without filling you up. The NHS advises swapping them for water, and the DGE gives around 1.5 litres a day, ideally water or calorie-free drinks. Third: measuring the portion by the plate instead of by hunger. Leave the rest if you're full.
Unsweetened tea is a calorie-free option in the evening. What it can and can't do for weight loss is covered in the article Tea for Weight Loss.
What if you get home late or don't feel like cooking?
Then an emergency plan with ingredients that are always there helps. According to the NHS, frozen vegetables count towards your five a day, just like fresh or tinned. Combined with eggs, quark, tinned legumes or a ready-made soup, you have something filling in ten minutes. That's better than eating nothing out of tiredness, or crisps. How do you plan dinner in daily life?
At the weekend, prepare basic ingredients: cooked lentils or chickpeas, chopped vegetables, dips. That way you only need to assemble things in the evening. You'll find a guide to cooking ahead in Meal Prep for Beginners. Eat in peace, without a screen, and leave the plate when you're full. The NHS also advises that: don't finish your plate when you're full.
A weekly grid that doesn't force you to decide anew every evening helps with orientation.
| Day | Dinner |
|---|---|
| Monday | Roasted vegetables with chickpeas |
| Tuesday | Lentil soup with wholegrain bread |
| Wednesday | Vegetable omelette |
| Thursday | Salmon with broccoli |
| Friday | Herb quark with jacket potatoes |
